The way you warm up your fingers

Foot work fits in the gaps of a climbing session. Between hangboard sets your feet are out of shoes, your hands need the rest, and none of it costs you time on the wall. I do mine there.

Climbers lose a measurable amount of big toe motion over years of downsized shoes, which is what makes the work worth doing at all.

Toe yoga, and its more serious name

Toe yoga is a folk term with no traceable origin, and it appears in no journal.

The movement underneath it has been studied under a duller name: the toe spread out exercise. Sit with your foot flat on the floor, keep the heel and the ball of the foot down, then splay your toes apart without curling them. Once you can do that, lift the big toe alone while the other four stay down. Then reverse it and lift the four while the big toe stays down.

This demonstration teaches the movement faster than a paragraph can. It is filmed for plantar fasciitis, and the drill is the same one.

The reversal is the hard part and the point of the exercise. Most climbers manage one direction on the first try and need weeks for the other.

It trains abductor hallucis, the muscle running along the inside arch that pulls your big toe away from the others. That muscle works against the direction a bunion drifts. In one eight-week trial, people wearing a toe orthosis alone showed no change on any measure, while people doing the orthosis plus this exercise reduced their toe angle and grew the muscle itself.

Start with two sets of ten holds per foot, holding each position for five seconds. Do it barefoot, on the floor, before your shoes go on.

Big toe extension

Climbers measure about fifty-four degrees of big toe extension against seventy in people who do not climb. That gap is the most climbing-specific foot finding in the literature, and it is worth working on directly.

The motion matters because of how your foot leaves the ground. Extending the big toe tightens the tissue along your sole and turns a flexible foot into a rigid lever. With the range gone, your ankle and calf take over a job they are not built for, which is one route to a stiff Achilles that never traces back to the shoes.

Kneel with your toes tucked under and sit back toward your heels until you feel the stretch through the soles. Thirty seconds, twice. If that is too much at first, put your hands down and take weight off.

Then work the range you opened: standing, lift only your big toes off the floor while the others stay down, and hold.

What this does and does not do

Foot exercise builds strength, improves balance, and reduces the sense that your feet are failing you. A review of thirteen trials found intrinsic foot muscle training improved balance and strength and reduced self-reported disability. The same review found no significant reduction in pain, which is worth knowing before you start.

On bunions, the honest answer is narrower still. The best analysis of conservative bunion treatment found around two degrees of improvement in toe angle across the trials, and the authors point out that two degrees may sit inside their own measurement error.

Your first metatarsal has moved. No exercise pulls a bone back. What the work can do is reduce pain, hold the joint more stable, keep the foot functioning, and give you a reasonable shot at slowing things down. That is worth twenty minutes a week. It is not a correction, and anyone selling it to you as one is overselling.

Spacers, and what goes inside a shoe

A climber I know wears spacers and inserts to hold his toes where he wants them. Two different tools get confused here, and the distinction changes what you should expect.

Spacers worn out of your climbing shoes carry what evidence there is. After a session, in the evening, in roomy shoes or barefoot. The bunion research found toe separators combined with exercise outperforming either on its own, and climbing physical therapists recommend them in this role. Correct Toes is the brand people name, though the trials used generic silicone separators rather than that product.

Orthotics inside a climbing shoe are a different question, and nobody has studied it. A fitted climbing shoe has no spare volume, so anything you add pushes your foot somewhere else. A metatarsal pad is the standard non-surgical answer for a neuroma, and it works by sitting behind the metatarsal heads and spreading them, which needs room that a tight shoe may not have. Adding one to a shoe that already compresses you can make the compression worse. Ask a podiatrist before you put anything in there.

The unglamorous half

Take your shoes off between burns. Nobody needs to sit in a fitted shoe through a forty-minute belay conversation, and the researchers who reviewed climbers' feet recommend keeping a looser training pair for the parts of the session that do not need performance. Two pairs solves most of this, and the fit that makes the second pair worth owning is worth understanding.

Cut your toenails short and square before you climb. Long nails inside a downsized shoe are the direct route to a black toenail and an ingrown edge, both of which show up in the climbing studies at rates you would not guess.

File calluses after a session while the skin is warm and soft, and take less than you think. On hands, callus does some work for you. On feet inside a shoe, it is a pressure mark.

Dry your feet properly and let your shoes air out. Fungal infections turned up in the elite climbers who got examined, and a closed shoe bag is a good home for them.

When to stop reading and see a podiatrist

  • Numbness or tingling that stays after the shoes come off. Numbness while you wear them is common. Numbness an hour later is not.
  • Burning between the toes, or the feeling of a pebble under the ball of your foot, especially between the third and fourth toes.
  • Foot pain that lasts more than a few days without improving.
  • A big toe joint that gets stiffer over months and hurts when you extend it.
  • A black toenail with real pain under it. Around a third of those come with a fracture in the bone underneath.

The two-minute version

Barefoot before you climb: toe splay, big toe lifts, four-toe lifts, kneeling toe stretch. Between hangboard sets, when your feet are warm and free. Spacers in the evening if your toes want the room.

None of it makes you climb harder this week. It buys you the feet you will want in ten years, which is the same trade you already make every time you warm up your fingers instead of pulling straight onto a crimp.
